Welcome to Huberman Lab Essentials, where we revisit the most actionable science for mental and physical performance; today I’m joined by Dr. Andy Galpin, one of the very few voices in exercise physiology who gets me to change my own protocols, and I asked him to lay out the core principles for strength, hypertrophy, power, and beyond.
You can train for skill, speed, power, strength, hypertrophy, muscular endurance, short anaerobic power, VO2 max, and long endurance, and some of these help each other while others compete; progress in any of them requires progressive overload by nudging load, reps, frequency, or movement complexity forward rather than repeating the same routine.
What overload levers actually work best over time for strength and hypertrophy?
Outcomes come from how you apply the exercise: choose movements wisely, set intensity by percent of one rep max or heart rate, manage total volume, control rest intervals, and progress one or more of those; early on, prioritize clean technique and tissue tolerance over chasing load.
Use soreness as a light signal, not a scoreboard; crippling soreness just cuts sessions and lowers monthly volume.
Default to full range of motion when safe, and build balanced sessions with an upper push, an upper pull, a lower-body hinge, and a lower-body press.
For strength, recruit high-threshold fibers with heavy loads at roughly 85 percent or more, keep sets to five reps or fewer, warm up gradually, rest two to four minutes, and feel free to superset non-competing lifts if time matters since the trade-off is small for most people.
How often should you train a muscle, and how do you think about local muscle versus systemic nervous system recovery?
Hypertrophy needs recovery so protein synthesis can run its course, so aim for about seventy-two hours between hard hits to the same muscle and keep soreness under three out of ten; strength, power, and speed create less soreness, so you can train those qualities more frequently as long as intensity stays high and output holds.
If life pushes the next shoulder session to the weekend, did they lose gains or just miss a window?
You did not lose progress, you just skipped a chance to add more; hypertrophy is volume-driven, so try to reach at least around ten working sets per muscle weekly and often fifteen to twenty or more if you’re well trained, which is easier when split across the week.
Which rep ranges are effective, especially if someone only has about an hour?
For hypertrophy, anything from five to thirty reps works if you go near failure, and for strength, even two sessions per muscle weekly can be very effective, with frequency adjusted to how well you recover.
Should people experiment to find a rep range that fits their recovery and consistent training frequency?
Vary rep schemes for novelty and to tap different growth drivers—mechanical tension from heavier work, metabolic stress from sustained effort, and a modest amount of muscle damage—and push close to failure without forced-rep theatrics.
Could you share a simple template people can run with?
Use the three-to-five concept: choose three to five exercises, do three to five sets of three to five reps, rest three to five minutes, and train three to five days weekly; keep everything the same for power but lower intensity to roughly forty to seventy percent and move with high intent.
Can we cue the nervous system by focusing on moving weights for strength and on challenging muscles for hypertrophy?
Intent matters—a maximal effort to move fast or hard improves strength and power more than just doing enough, and a focused mind–muscle connection can boost hypertrophy, so if your head is not in it, trim the session and raise the quality.
Can people learn to better engage lagging muscles for growth, strength, or to reduce injury risk?
Start with awareness and tactile cues, then use eccentric emphasis and isometric holds to light up stubborn areas—for example, step to the top of a pull-up and lower under control to teach your lats—then progress to full reps over weeks.
Is there a breathing approach for resistance training that works broadly?
Brace and hold through the controlled lowering, then exhale during the last half of the lift up, breathe rhythmically as sets lengthen, and after training do three to five minutes of down-regulation with nasal, longer exhales or box breathing to speed recovery and steady energy.
I added five minutes of exhale-heavy breathing post-workout on your advice and recovered faster without that afternoon crash; even three minutes helps, and learning to throttle down is useful between hard efforts, from rounds to sprints to intense social moments—thank you for that.
Even one minute after a tough bout or charged interaction sends a safety signal and pays off.
