Good to be back, and while your YouTube‑ad carve‑outs keep me guessing, today we’re zeroing in on cardiorespiratory fitness—zone two and VO2 max—as a one‑stop guide that’s actually usable.
I wasn’t sure we needed this until the team showed me how scattered and time‑consuming my past material is—one practical roadmap matters. I’m glad they pushed for it, so let’s dig in.
Before we get tactical, why is cardiorespiratory fitness such a central pillar for both how long you live and how well you live?
It’s the strongest modifiable predictor of all‑cause mortality we have, beating blood pressure, cholesterol, BMI, smoking, and even age, because it captures how well the heart, lungs, blood, and muscles deliver and use oxygen under stress. VO2 max is the standard—reported in milliliters per kilogram per minute and often translated into METs where one MET equals 3.5 milliliters per kilogram per minute—and moving even one tier higher links to big mortality drops because it reflects sustained whole‑body work in a way pills can’t, aside from rare edge cases.
Beyond mortality, can you frame the healthspan side—what better fitness actually lets people do as they age?
VO2 max typically declines about ten percent per decade while the oxygen cost of daily tasks stays the same, so those lines eventually cross and routine activities become hard or impossible. The goal is to preserve optionality by keeping VO2 max and strength as high as possible for as long as possible.
You’ve used a base‑and‑peak model to explain training; can you walk through that?
Think of a triangle where the base is long, steady submax work and the peak is maximal aerobic power, and the total area is your aerobic capacity. Different intensities build each best—base work improves mitochondrial density, fat use, and lactate handling, while peak work is capped mainly by oxygen delivery and cardiac output—so a mix is more efficient than parking at one pace, even though enough volume in any single zone will move both.
Let’s click into the cellular pieces—mitochondria, fat oxidation, and lactate—so people have a clear mental model.
Mitochondria make ATP from fat and carbohydrate via oxygen, which is efficient but slower; as demand spikes, more fast‑twitch fibers engage and glycolysis ramps, producing lactate that can be shuttled to slow‑twitch fibers, heart, brain, and liver for reuse or for glucose regeneration. In metabolically flexible people, the first sustained rise in blood lactate sits around approximately two millimole—our working definition of zone two—and a higher threshold near about four to five millimole marks the point where hydrogen ions accumulate, mechanics falter, and fatigue spikes.
There’s been debate about whether zone two is special or if people should just do high‑intensity work; how do you see it?
It’s contextual: if someone only has about 150 minutes a week and still needs resistance training, high‑intensity cardio is usually the best use of time, but if you’re training for decades with more volume, zone two is the engine that lets you stack lots of quality work with far less fatigue while still stressing both fuel systems and improving movement economy. Endurance athletes often spend around eighty percent there for exactly that reason, so zone two isn’t magic—it’s the practical foundation for big, sustainable gains.
How do intensity, volume, and sustainability fit together once people go beyond the bare minimum?
Past the minimum, your real constraints are fatigue, recovery, and adherence, especially with age, so keep some zone five in the mix but rely on zone two to drive most of the volume because volume is what builds adaptation and you can actually stick with it. Use those sessions to learn or unwind with a podcast or audiobook, and remember that while high intensity delivers more per minute, zone two is what keeps you consistent for life.
