I am Andrew Huberman, professor of neurobiology and ophthalmology at Stanford School of Medicine. My guest today is Dr. Bret Contreras, PhD, CSCS—widely known as the glute guy. He has three decades of experience helping everyday people and athletes build strength and muscle. Today we dive into how often to train, what movements to do, how to progress, and how to tailor programs to build the physique you want—glutes, arms, calves, back—without losing ground elsewhere. We cover gaining muscle while getting leaner, why movement selection often matters more than rep speed, and the exact exercises to ensure well-rounded development, including the glutes. Bret is deeply grounded in science and gets extraordinary results, so whether you are new or experienced—and whether you want to emphasize certain areas or get bigger overall—today is about getting better results, faster. Andrew, it is a pleasure. Thanks for having me.

For someone new to resistance training, how many days per week and how many sets per exercise deliver real results without overdoing it?

Minimum, two full-body sessions per week. You can make progress once per week with a coach and a brutal whole-body day, but twice weekly is the safer floor. Three can be great, but recovery is harder. Do not obsess over four sets by default. I program two to three focused work sets and make them count. Track your lifts, set PRs, and progressively overload without sacrificing range or form. First working set drives a huge chunk of the gains. Keep a logbook, target specific PRs, and let strength trend upward over time.

If someone trains lower body two to three times per week, do they repeat the same lifts each day, and how should they structure that across the week?

You do not need to repeat the exact lifts. I rotate priorities monthly by movement pattern—think a squat and bench month, then a deadlift and chin-up month—while still training all patterns. Chase PRs on the month’s focus first in the session. Deadlifts are taxing: heavy once per week is plenty for most, with a second day as a strict hinge like RDLs or good mornings, leaving reps in reserve. Some can handle three times per week per muscle, but many stall. Safest bet: hit each muscle twice per week; use three only if you manage fatigue well.

Many people feel they need three to four days to recover when they train hard. How do you reconcile that with higher frequency?

Recovery genetics vary. You adjust exercise selection, volume, and effort. Frequent training favors lifts that do not beat you up: step-ups over walking lunges, forty-five-degree hypers over heavy vertical hinges, bilateral alternated with unilateral. Women generally tolerate a bit more volume. My three-day lower-body template uses four patterns each workout: a squat or lunge, a hinge or pull, a thrust or bridge, and an abduction. We rotate which pattern gets the PR focus, keep sets modest, and manage soreness so you can come back recovered.

How should beginners think about maximal recoverable volume, skill acquisition, and mind-muscle connection?

In person, I individualize; online, I keep it simple. Beginners benefit from a bit more volume to learn motor patterns and from “loadless” flexing—can you contract calves, quads, hamstrings, lats on command? That mind-muscle link accelerates skill. Low-load glute activation is useful for some; short bouts can drive neural improvements quickly. But do not let MRV turn into set-count obsession. The metric that matters is strength trending up in a sawtooth, up-and-right pattern.

You cannot PR forever on the same lifts. Louis Simmons influenced my approach: rotate variations, use bands or chains strategically, and keep lifters platform-ready year-round without destroying joints. My big six are squat, bench, deadlift, military press, chin-up, and hip thrust, plus smart machine work. During quarantine, my crew got insanely strong, which taught us constraints: touch-and-go deadlifts and marathon grinders wreck recovery; reset reps and stricter sets keep you progressing and healthy. Auto-regulate, rotate lifts, and avoid the pain cycle.

I focus on making the last two to three reps of each work set harder with pristine form rather than chasing a rep count. It boosted my progress and cut aches. Thoughts?

That works—tempo per se is less critical for hypertrophy than tension, range, and control. Explode where appropriate, control the return, and protect joints for longevity. But do not rely only on feel; we lie to ourselves if we do not track. Use quality and quantity as yin and yang: log the numbers to push load or reps over time, and use mind-muscle connection to increase tension without cheating. You can trade a bit of effort for volume or vice versa—both can grow muscle when programmed well. I also give clients autonomy to pick variations and targets so they buy into the PR.

I train three days per week for sustainability and to stay excited and functional for life outside the gym. Is building the plan around real-life constraints the right move?

Absolutely. What keeps you consistent wins. Frequent training demands more auto-regulation—some Fridays my clients go light so they can crush Monday. One client thrived on single all-out sets because her recovery ceiling was lower. There are genetic differences in set tolerance, exercise enjoyment, damage, and recovery. Pain also tanks daily movement, which hurts results. Program to stay motivated, avoid nagging injuries, and keep your non-exercise activity up.

A mentor once told me: figure out what you can do consistently each week and do no more except during true emergencies; update that number every five years. It maps perfectly onto training for me.

That is gold. Sustainable output beats heroic bursts that lead to burnout. In lifting, research, business—define what you can do well, repeat it, and adjust with seasons of life.

Glutes are now center stage. What do they do, and how should we train them?

Glutes extend the hip, abduct the hip, and externally rotate the hip; they can also posteriorly tilt the pelvis. Abduction is pushing the knees out against resistance; adduction is squeezing in. Historically it was all squats, deadlifts, and lunges—great, but very leg-dominant and taxing. I think in vectors: vertical or axial loading like squats and lunges; antero-posterior like hip thrusts and back extensions; and lateral or rotational like abductions. My rule of thirds: one third vertical, one third horizontal, one third lateral or rotational. It maximizes recoverable volume and hits the glutes from all angles.

How often should people train glutes, and what about men who already squat and deadlift?

Twice per week is the safe default; three times can work if you manage exercise choice and effort. Many powerlifters squat and deadlift a ton yet do not display outstanding glutes—vectors matter. Men who already do squats and hinges should add hip thrusts and, if comfortable, seated hip abduction. Squeeze-position strength tends to improve function and fill in what heavy flexed-position lifts miss.

If someone wants more lower glute where the glute meets the hamstring and can only pick one or two moves, what should they do?

Reverse lunges are my top pick for lower glute, but they can be too good and crush recovery. If you train glutes three times per week, favor step-ups most days and place reverse lunges on the day with an extra recovery cushion. Squats, RDLs, and high-foot single-leg leg press can also target that region. For upper glute, hip thrusts are strong candidates, and seated hip abduction—especially leaning forward—likely biases upper fibers.

Most common hip thrust mistakes and quick fixes?

The big one: not reaching true hip extension—finish the rep and squeeze at the top. Ensure the extension comes from the hips, not the lower back. Foot too far forward shifts to hamstrings; too close overloads quads. Ego loading shortens range and degrades form—reset when that creeps in. For bar placement, many keep it just above the pubic bone; others slide it onto the upper thighs as they rise based on pelvic anatomy. Start light, build tolerance, use pads, and consider Smith-machine bridges or forty-five-degree hypers if setup is a barrier.

You just gave us the perfect template for fixing lagging parts. If shoulders or any muscle is behind, should I add a third day for that muscle and pull volume from what I am already good at, the way we would for glutes?

Yes. Add volume to the lagging muscle and take it away elsewhere. You cannot hammer everything. It is easy to maintain size and strength once you have built it, even on very low volume. There is solid evidence you can maintain on as little as one ninth of previous work. That is muscle memory in action. For growth, short specialization blocks work: blast one or two target muscles for a few weeks, keep others on maintenance, then rotate. Very high weekly sets can work briefly, but it is not sustainable across the whole body.

Quick plug for neck training: most guys skip it, but a strong neck upgrades your look and your lifts. Trained correctly, it is a game changer.

You have to train the neck directly. Rows and shrugs alone do not grow it. Low volume direct work and isometrics help. Big picture: you cannot grow every area maximally at once, so rotate priorities. On non-priority areas, keep a couple of hard sets to hold size and strength while you focus elsewhere.

I ran a delt specialization in my late forties. I did more frequency, more total volume, tons of variation—lengthened partials, cables, machines, dumbbells, bands. I did not chase huge strength PRs; the sheer extra, smart volume grew my delts. Same with grip: I focused for a couple months, got it strong, and now it is easy to maintain with occasional touch-ups.

What about planned layoffs? I take about a week off every fourteen to sixteen weeks. Helpful or harmful?

A week off does not boost results, but it also does not erase them. Deloading is crucial for long-term lifting because life, stress, and nagging pains add up. Take a few easy days or a week when needed. Maintain patterns with easier variants—single-leg work can hold bilateral strength. Rotate lift order. I have hit hip thrust PRs after months of focusing on squats and deadlifts because I kept top-position strength with mind-muscle work. If hip thrusts bruise your hips, swap to single-leg, partner hip thrusts, or other variants while tissues calm down. The iron game is a thinking person’s game. For most people, two full-body sessions per week with a couple of hard sets per pattern nets about eighty-five percent of the gains. The extra fifteen percent is where specialization and strategy live.

Audience Q and A. Best rep ranges to bring up a lagging body part?

You can grow with sets of roughly six up to about thirty reps if you take them hard. Lower reps may suit frequent training and big compound moves; higher reps are often nicer for single-joint work. Variety is smart, but you never have to go super heavy or super high if you do not like it.

Calves—what actually works?

Genetics matter, but focus on the stretch. Standing calf raises with full range plus lengthened partials at the end of sets work well. Seated raises and top-position squeezing are less effective for growth.

Can people build muscle after forty? And what about starting in perimenopause or menopause?

Yes—at any age. Gains are blunted with age, but you can still grow and you can maintain a lot well into your fifties. If you have not started, start now.

Strength training during pregnancy?

If you already lift, you should continue. First trimester can feel rough, second often feels normal, third is day by day. Choose well-tolerated moves: sumo squats, leg press, hip thrusts with the bar on upper thighs, Smith machine. If you are new, be cautious but stay active.

Lower glutes that droop—how do you fix that?

Build muscle with lunges, step-ups, squats, Romanian deadlifts, and hip thrusts, and improve body composition. Fat distribution varies by genetics, but recomposition makes the area look better even at the same scale weight.

Can you gain muscle while losing fat, or at maintenance?

Yes. Recomp is real. With sufficient protein and hard training, many people gain muscle at maintenance and lose fat. Surplus is not mandatory. If you do bulk and cut, use mini-bulks and mini-cuts—gain five pounds, lose five pounds—instead of big swings.

Hormone note: when people who are overweight reduce body fat, hormone profiles improve. Very lean folks going very low on calories often see hormones suffer. It depends on where you start.

Aim to live in a healthy body fat range—about ten to twenty percent for men and about fifteen to twenty-five percent for women—and recomp there. Use small bulks and cuts only as needed.

Lifting or Pilates for strength? And how to grow glutes without growing legs—and can lifting cause hip dips?

Lifting. For glutes without leg growth, emphasize hip thrusts, kickbacks, abductions, and forty-five degree back raises. Minimize squats, lunges, and Romanian deadlifts. Many think they do not want leg growth but change their mind when they lean out. Hip dips are anatomical; you cannot fill an empty space with muscle. Embrace them. If they really bother you, sit slightly higher in body fat and do more seated abduction than upright abduction. My clients do plenty of abduction and look great.

Spot-reducing belly fat—is there any way?

No. You lose fat from the whole body through a caloric deficit and activity, or via recomposition. Train your abs, but a leaner physique makes them show.

Should women train glutes differently if they have wide or narrow hips?

Mostly no. You can bias slightly based on your shape—more lower glute work if you want to—but the core glute template works for almost everyone.

One move to boost grip if time is tight?

Hangs—progress toward assisted one-arm hangs. Add shrugs or farmer’s holds, and hold the last deadlift rep for time. Those stack up fast.

Most unusual but effective tip you wish more people used?

Full-body training with one hard set to failure per exercise, done one to three times per week. Warm up well, then one all-out set. Shuffle exercise order and variations to avoid stalls or overuse. It is time-efficient, fun, and keeps people consistent. If chasing crazy high-rep PRs starts feeling sketchy, rotate the lift or adjust volume.
