Welcome to Huberman Lab Essentials, where we bring back the most useful, science based tools for mental and physical performance. Jeff Cavaliere joins me, and since I have learned a ton from his work, I asked him how to set up a simple, reliable training plan.

I like about a sixty to forty lean toward lifting, with three strength days and two conditioning days across a week. Keep sessions under an hour, favor intensity over duration, and make a thorough warm up a bigger pillar as you get older.

How should people choose a split they can live with?

Adherence comes first, so pick a split you actually look forward to. Push pull legs works well once or twice weekly, and even classic body part days can be effective if you manage overlap and recovery, placing rest days where your schedule and energy make sense.

If weights and cardio land on the same day, what is the best order?

Do cardio at least twice a week, and when you combine it with lifting, put it after weights so it does not blunt your main work. Even if your output is lower because you are tired, your heart still gets the stimulus without stealing from strength gains.

You often show high intensity intervals and athletic drills; why that style over steady jogging?

Blending conditioning with skill and some strength makes training more engaging and produces broader benefits. Footwork drills like ladders and mixed moves like pushups or burpees add an anaerobic hit while keeping your mind in the game.

I learned your cramp style test for mind muscle connection; what is behind it?

If you can voluntarily contract a target muscle hard enough to feel real tension, you are primed to load it properly during the lift. That neurological connection raises resting tone or muscularity, and while it can be uncomfortable and varies by exercise, consistent, deliberate practice sharpens it.

How do you gauge recovery in the muscle itself and across the whole system?

Different muscles rebound at different speeds, so use soreness as a practical local guide, and track systemic readiness with grip strength. Establish a baseline and monitor it in the morning; if you see around a ten percent drop, skip hard training that day, whether you use a dynamometer or a simple bathroom scale squeeze.

When should we use static versus dynamic stretching?

Use static work away from training, ideally later in the day, to increase tolerance to length and offset the tendency to heal a little shorter overnight. Use dynamic prep before workouts to prime the nervous system and explore end ranges without hanging there, with simple moves like leg swings or walking lunges.

You warned me off the upright row and pushed external rotation for shoulder health; why is that so crucial?

The shoulder is very mobile but not very stable, and daily life biases us toward internal rotation, so we must train external rotation to normalize mechanics. Lifting the arm while internally rotated raises impingement risk, which the upright row mimics, so use a high pull with hands higher than elbows to keep external rotation and get the same delts and traps stimulus, and remember the hip has a similar stability story.

Your grip cue fixed my elbow pain; what is the mechanism and the fix?

Letting the bar drift into the fingertips overloads the finger flexors and drives stress into the inner elbow, especially on pull ups. Keep the load in the meat of the palm with knuckles over the bar, and if that area is inflamed, pause the provoking moves and use controlled options like cables until it calms down.

Do you recommend a training journal?

Yes, because tracking gives you awareness and concrete targets, which makes progress more likely than lifting by feel alone.

I favor a non exclusionary approach with lower sugar and lower fat that you can sustain long term. My plate method makes the largest portion fibrous vegetables, then a solid serving of protein at every meal, and a smaller portion of starch like sweet potato or rice, prepared in ways you enjoy so it is repeatable.

How much does the post workout meal matter, and what should it include?

Get protein around your training on either side and do not stress a narrow timing window; performance is the north star. If a pre workout stimulant or shifting meal timing helps you train hard, use it, and feel free to experiment until you find a plan you can stick with.
