I’m split on it. In kids, poison-control admissions tied to melatonin shot up by about five hundred and three percent in a decade, and it’s still a hormone with downstream effects. High doses in adolescent male rats shrank testicular tissue, and while adult use looks broadly safe, we don’t have solid data on multi‑year, nightly use.
That’s my hang‑up with hormones. When you add them from the outside, biology often pushes back. There’s always a trade‑off, and “no downside” usually means we just haven’t found it yet.
Exactly—biology doesn’t do free lunches. On sleep, it’s not just blue light; phones are designed to hijack attention, mute your sleepiness, and keep you doomscrolling. If you’re anxious, impulsive, or high in neuroticism, you’re extra vulnerable. Even morning phone checks create a drip of anticipatory stress that makes sleep shallower. A simple rule that helps: keep the phone in the bedroom if you must, but only use it standing up. Digital detox helps, and so does consistency.
Think of sleep with four macros—quantity, quality, regularity, and timing. Quantity: the real range is seven to nine hours. Six can keep you alive, but it won’t help you thrive. In fact, the share of people who can run on six hours or less without impairment rounds to zero. Quality has two parts: solid continuity—sleep efficiency above about eighty‑five percent—and strong deep non‑REM waves. Quality often tracks mental health even more than sheer hours.
Parents often look fine on four or five hours. Did evolution give them a pass?
No special shield there. Quantity still matters. What surprised me most is how powerful regularity is. In a U.K. cohort, people who kept sleep and wake times within about fifteen minutes day to day had big reductions in premature death, cancer, and cardio‑metabolic risk compared to the most irregular sleepers. When regularity and quantity went head‑to‑head, regularity was the stronger predictor of lifespan. You still need enough hours, but consistency packs a punch. My big three: digital detox, regularity, and light.
We live under bright “junk” light at night. Try this for a week: set an alarm one hour before bed, dim or kill most lights, and cool the room to around sixty‑seven to sixty‑eight degrees Fahrenheit, about eighteen degrees Celsius. Notice if you feel sleepier, then A/B test by returning to your usual lighting to confirm the effect.
So why does regularity work under the hood? What’s happening in the brain?
Your master clock lives in the suprachiasmatic nucleus of the hypothalamus. Light through the eyes anchors that clock each day; without it, the rhythm drifts to roughly twenty‑four hours and fifteen minutes. Exercise and meals can shift it too, but late‑night light and activity confuse the system. Going to bed and waking up at the same times act like daily anchors, which improves both the amount and the quality of sleep.
Is there a gentler kind of evening light—like candles?
Keep it very dim—ideally under thirty lux, certainly under fifty—with warm tones. You can check with a phone lux app. One study found that dropping light levels ninety minutes before bed and warming the color boosted REM sleep by about eighteen percent.
So a TV in the bedroom is a bad move. The bed stops meaning sleep and starts meaning Netflix.
That’s conditioned arousal. Keep the bed for sleep and sex only. If you’re awake for roughly twenty minutes, get up, use low light, and do something quiet until sleepiness returns. Don’t clock‑watch—especially during those three a.m. wakeups. Try a guided meditation, slow breathing, a body scan, or a vivid mental walk through a familiar route. Counting sheep backfires, but the detailed mental walk helps you drift off faster.
Is that why sleep stories work, even while true‑crime knocks me out?
Stories calm the mind by giving it something soft to follow; gory plots can nudge stress and chip at deep sleep. That insight helped apps like Calm lean into bedtime storytelling for adults.
What about supplements—magnesium, ashwagandha—do they help?
Start with fundamentals: regular schedule, less evening light, caffeine and alcohol control, digital wind‑down. Those beat any bottle. If a magic sleep supplement existed, pharma would have scaled it ages ago. Magnesium L‑threonate shows some promise if you’re deficient; otherwise it’s marginal, though muscle relaxation may help via the vagus nerve. Ashwagandha and phosphatidylserine can lower sympathetic drive and trim cortisol, which helps the tired‑but‑wired crowd fall asleep. Just remember cortisol has a healthy daily curve—high toward late morning, low before bed—and insomnia often shows abnormal bumps at bedtime or mid‑night that match trouble falling or staying asleep.
