Welcome to Huberman Lab Essentials. I’m Andrew Huberman, and today we revisit how to use light to improve mental and physical health and performance.

What makes light so powerful for biology? It’s electromagnetic energy that cells convert into electrical and hormonal signals, even gene programs, and different wavelengths reach different tissue depths.

How does that show up in us? Eyes, skin, and any light‑reached tissue translate light, with melanopsin cells in the eye telling the pineal gland when to dial melatonin up or down as our seasonal day‑length signal.

Should you take melatonin? I’m not a fan of routine supplementation because most doses overshoot physiology and can have broad effects; endogenous melatonin shapes bone, puberty timing, and gonadal function, so if you’re pregnant or considering it, talk with your doctor.

How do we align light with the seasons and our sleep? Get outside more in spring and summer, add morning bright light in winter if you struggle with seasonal lows, and avoid bright indoor light at night so melatonin stays high when you need it.

Can light at night really wreck sleep? Yes—flipping on bright overheads in the middle of the night can drop melatonin to near zero; once in a while is fine, but repeated hits scramble your internal timing.

Does sunlight on skin change sex hormones and libido? UVB to the skin raised testosterone and estrogen and boosted mating drive in animal and human data, with healthy ratios maintained; aim for roughly twenty to thirty minutes two or three times a week on reasonably exposed skin.

Can light raise pain tolerance? UVB can increase endogenous opioids like beta‑endorphin, and bright light to the eyes engages midbrain circuits that blunt pain, improving tolerance.

How should I get healthy light without backfiring? Never stare at painfully bright light, windows and most sunglasses block UVB, skip blue blockers outdoors and in the morning, and remember more exposed skin means stronger signaling.

Year‑round or seasonal exposure? Many people benefit from safe UVB all year; in winter consider a SAD lamp or a bright LED panel, and even many blind individuals with intact eyes can benefit, but consult your ophthalmologist or dermatologist if you have retinal disease or skin‑cancer risk.

What does UVB do for immunity and tissue renewal? Eye‑driven sympathetic signals prime the spleen and immune cells for faster pathogen defense, and longer days speed wound healing and increase hair, skin, and nail turnover via melanopsin pathways.

Is UVB at night bad for mood? Steer clear of artificial UVB from about ten at night to four in the morning because it can lower dopamine through a perihabenular pathway; keep evening lights dim and placed low in your visual field.

How do red and near‑infrared light help skin? Long wavelengths reach the dermis, boost mitochondrial ATP, and reduce reactive oxygen species, supporting acne care, wound healing, and scar or pigment repair.

Can red light improve vision as we age? Brief early‑day exposure to approximately 670 and 790 nanometers improved acuity and short‑wavelength cone function in people over forty and reduced drusen, but keep intensity comfortable and at a safe distance since many panels are too bright for direct eye use.

If I must be awake overnight, which light is best? Dim red light supports alertness without crushing melatonin or spiking cortisol, so use only as much as you need.
