Welcome to Huberman Lab Essentials. I'm Andrew Huberman, a professor of neurobiology and ophthalmology at Stanford, and today we dig into how heat shapes your biology and how to use tools like sauna safely for health, performance, and longevity.

Think in terms of two temperatures: your skin, the shell, and your core. Your brain’s preoptic area constantly reads those signals and drives cooling or heating, so understanding shell versus core lets you tailor protocols without risking dangerous overheating.

Heat sensing starts in skin neurons, moves through the spinal cord to a relay in the brain, and lands in the preoptic area, which triggers sweating, blood vessel widening, and even the urge to leave the hot room via amygdala and adrenal activation.

Large cohort data show consistent drops in cardiovascular and all‑cause mortality with regular heat exposure. At approximately 80 to 100 degrees Celsius for 5 to 20 minutes, going two to three times weekly is linked to roughly 27 percent lower cardiovascular death, and four to seven times weekly is closer to 50 percent, even after accounting for lifestyle factors.

A sauna is convenient, but a hot bath to the neck, a heated room, or bundled exercise can work too. Whatever you choose, prioritize hydration and avoid pushing into unsafe heat.

Inside a hot environment, heart rate, stroke volume, and plasma volume rise, creating a cardiovascular training effect even while sitting.

Repeated short sauna bouts with brief cool‑water breaks can markedly lower cortisol. A simple cool shower can likely capture much of that effect if cold immersion isn’t available.

Heat also induces heat shock proteins that protect against harmful protein misfolding, adding a cellular resilience boost when done in safe, time‑limited bouts.

Frequent sauna use appears to upregulate FOXO3, a gene network tied to DNA repair and clearing senescent cells, which helps explain the longevity signal. People with more active FOXO3 variants are far more likely to reach very old age, and deliberate heat is one lever on that pathway.

For growth hormone, infrequent but longer sessions at high heat can trigger very large spikes early on, which diminish with adaptation. Spacing these sessions roughly weekly or a bit less often keeps the stimulus potent without blunting the response.

Timing matters: heat later in the day promotes sleep because you cool afterward, and that drop helps you drift off. If growth hormone is the goal, evening sessions without food for a couple of hours can reduce insulin’s blunting effect.

Rehydrate after heat. As a rough guide, aim for at least 16 ounces of fluid for every 10 minutes inside, adjusting to your sweat rate and electrolyte needs.

Safe discomfort is part of the medicine: heat liberates dynorphin, which briefly feels unpleasant but tunes the endorphin system so baseline mood lifts and everyday rewards feel richer.

Bottom line: choose cadence by goal—more frequent for heart and longevity, rare and robust for growth hormone, and safe but challenging for mood—time it later in the day when possible, and hydrate well. Thanks for joining me for the science of heat, and thank you for your interest in science.
