I’m Andrew Huberman, and today I asked Dr. Lane Norton to start with the fundamentals: how food becomes energy and how energy balance frames weight loss, maintenance, gain, and body composition.

Calories in and out isn’t simple: macronutrients are digested and turned into ATP through different pathways, and protein, carbs, and fats don’t behave the same. Intake is also hard to pin down because labels can be off by about twenty percent, fiber limits what you actually absorb, and microbiome differences change how much energy you extract.

On the output side, resting metabolic rate is the biggest slice, thermic effect of food is small, and activity fills the rest. Protein costs the most to process at roughly twenty to thirty percent, carbs sit in the mid single digits, fat is lowest, and non‑exercise movement can shift daily burn by hundreds of calories.

Daily scale swings are mostly fluid, so weigh under consistent conditions and compare weekly averages. Choose an approach you can sustain, because you can’t create new results while keeping old habits.

For someone who wants to drop a few pounds without losing muscle, maybe even add lean mass in the right places, how central should protein be, and do animal sources have a bioavailability edge?

Protein is the biggest lever: benefits level off around one point six grams per kilogram, with small gains at higher intakes and no clear downside in healthy people. It increases satiety and thermic burn and best preserves or builds lean mass whether you’re cutting, maintaining, or in a surplus.

If I hit about two grams per kilogram but only eat two to three meals, do I need to respect a per‑meal cap like the old thirty gram idea?

Total daily protein matters most; spreading it across meals helps, but it’s a smaller lever. Plant‑based can match results with planning, often by adding isolated proteins, because whole plant sources are less bioavailable and lower in leucine and essential amino acids.

So leucine seems key, and many plant proteins come with extra carbs or fat, which makes calorie control harder than with lean animal options.

You can do it on plants: soy is complete and moderate use doesn’t change sex hormones in meta‑analyses, potato protein isolate looks strong, and isolating proteins improves absorption. In our work, adding free leucine to wheat made its muscle protein synthesis match whey, so vegan blends plus supplemental leucine are practical tools, even if the powder tastes rough.

Can we agree most people should center meals on minimally processed foods?

Yes, mainly because ultra‑processed foods raise spontaneous intake; in Kevin Hall’s study people ate roughly five hundred extra calories a day when given them. They can help high‑calorie athletes hit targets, but for most folks they drive overeating, so whole foods make energy control easier.

I’ve changed my stance on non‑nutritive sweeteners; I feel fine using some stevia or aspartame. What do the blood sugar and gut data say?

Replacing sugar‑sweetened drinks with diet versions is a clear win in trials and meta‑analyses, improving weight and glycemic markers. Even if there are microbiome shifts, the gains from losing substantial adiposity far outweigh them, and while water is ideal, non‑nutritive sweeteners are a useful tool.

What about seed oils—are they a hidden driver of disease, or is that overblown?

They’ve added calories to modern diets, which harms energy balance, but head‑to‑head human trials don’t show seed oils are uniquely harmful; swapping saturated fat for polyunsaturated fat is neutral to favorable on inflammation and cardiovascular markers. Emphasize mono and polyunsaturated fats, keep saturated fat near seven to ten percent of calories, and remember extra oil is still extra energy.

Let’s hit creatine monohydrate, not just for strength but overall health—worth it, and how should people use it?

Creatine monohydrate is the most studied, safe, and effective option; it raises phosphocreatine, aids performance and recovery, increases lean mass, may nudge body fat down indirectly, and shows cognitive benefits. Fancy forms add cost without clear advantages, and the lone DHT study hasn’t been replicated, so hair‑loss concerns remain unproven.

Do you favor a loading phase or a steady five grams per day?

Loading works faster but can bother the gut; five grams daily reaches saturation in a few weeks with fewer issues. Don’t get lost in minutiae—you can’t out‑science hard training, and confidence comes from doing hard things consistently.
